Rest intervals for muscle-growth-focused sets
Muscle growth has been observed across a broad range of rest intervals. A 2024 systematic review and Bayesian meta-analysis suggested a possible small advantage to resting longer than 60 seconds, but the evidence base was limited and varied. It also found no clearly appreciable difference once intervals extended beyond roughly 90 seconds, although uncertainty remained.
For that reason, 90 to 120 seconds is a practical place to begin for many muscle-growth-focused sets. It gives you a bounded setting to test without claiming that 90 seconds, two minutes, or any other exact duration is optimal for everyone.
If a short interval causes a repeated and unintended drop in the work you can perform, increase it. If you can complete the planned sets with controlled execution, there is no need to chase a theoretically perfect number.
Let the exercise change the timer
Your goal sets the direction, but the exercise helps determine how much rest you actually need. A useful rule is to give more time to sets that are harder for you to repeat at the planned standard.
For example, suppose your workout includes a demanding squat variation followed by a smaller accessory movement. You might start the squat timer at three minutes and the accessory timer at 90 seconds. After each interval, the next set provides feedback:
- If the squat set meets its planned load and repetitions with controlled execution, keep the three-minute interval.
- If the accessory set repeatedly misses its intended repetitions, increase its rest instead of assuming all accessory work must use short breaks.
- If either exercise remains comfortably on target, leave its timer unchanged.
These are practical tests, not guarantees of a particular result. The point is to adjust each interval using the work you are trying to repeat.
Signs that you may need more rest
Consider adding time when one or more of these patterns appears repeatedly:
- you miss planned repetitions earlier than expected;
- you have to reduce the planned load to finish the next set;
- your execution becomes noticeably less controlled;
- you feel rushed into starting before you can reproduce your normal setup;
- performance improves when you repeat the session with a slightly longer interval.
One difficult set is not enough to prove that the timer is wrong. Look for a pattern across several sets or sessions. Load selection, the repetition target, and the amount of work in the session can also affect performance.
The evidence supports this as an evidence-informed adjustment rule, not as a diagnostic test.
